Step-by-step plan

  1. 1

    Pick a tracking method

    App: Strong (iOS/Android) — logs sets/reps/weight, auto-calculates progress. Spreadsheet: Google Sheets with one row per set. Paper: simple notebook grid.

    Log the right data

    Per exercise: exercise name, date, sets × reps × weight (e.g. 3×8×80kg). Note RPE (1–10) for how hard it felt. Note anything unusual: bad sleep, injury, new PR.

    Apply double progression

    Work within a rep range (e.g. 3×6–8). When you hit the top of the range (3×8) for 2 sessions in a row, add weight next session. Drop back in reps, build back up.

  4. 4

    Review progress weekly

    After each week: which lifts went up? Which stalled? A stall for 3+ weeks needs attention — adjust form, sleep, calories, or vary the rep range.
